How to Rehydrate Fast: What the Evidence Actually Says — engraved illustration

Water you drink shows up in your blood within about five minutes. Getting it to stay is the slow part, and it is the part almost everyone gets wrong, because the instinct when you are dehydrated is to drink a lot of plain water quickly — which is close to the least efficient way to do it.

This is how fast rehydration actually works, what to drink, how much, at what pace, and how long it takes.

How fast water gets in

Faster than you would guess. In a tracer study of 36 healthy men, labelled water ingested on an empty stomach appeared in plasma within five minutes, was half absorbed in 11–13 minutes, and was fully absorbed within 75–120 minutes; by 90 minutes it was spread evenly through the body's entire water pool.

So absorption is not the bottleneck. Retention is. Drink a large volume of plain water when you are behind and your kidneys read the sudden drop in blood concentration as a surplus, and a good share of it is passed back out as urine within a couple of hours — before the deficit is actually closed. Rehydrating fast is really about drinking in a way that persuades your body to keep what you give it.

The three things that make water stay

Sodium. This is the lever. Your body holds water in proportion to the sodium that came with it; plain water dilutes blood sodium and triggers the diuresis that undoes your drinking. The classic post-exercise trial from Shirreffs and Maughan's lab found that a higher-sodium drink taken at 150% of the fluid lost restored fluid balance and held it six hours later, while a low-sodium drink failed to — even at twice the volume lost, because the extra simply left as urine. A little carbohydrate, or food. Glucose speeds sodium and water across the gut wall — the oral rehydration mechanism — and a meal does the same job while adding its own sodium. In the beverage hydration index study that ranked thirteen drinks in 72 people, the three that beat plain water on two-hour retention were an oral rehydration solution, full-fat milk and skimmed milk — each roughly 50% better. Sports drink, cola, juice, tea, coffee and lager all retained about the same as water. What the three winners share is sodium delivered with something else: glucose in the ORS, protein and fat in the milk.

Pace. This is the one nobody mentions. In a small crossover trial, people dehydrated by 2% of body weight were given the same volume of water either in one hour or spread in eight small portions across four hours. The spread-out group passed 40% less urine and kept 75% of what they drank against 55% for the bolus group. Drinking the same amount more slowly retained more of it.

Put together: sodium, something with it, spread out. Drinking a large glass of water fast is the reverse on all three.

The protocol

For a real deficit — after a long run, a day in the heat, a night of drinking, a stomach bug — this is what the evidence supports.

  1. Estimate the hole. If you can weigh yourself before and after, every kilogram lost is a litre of fluid. If you cannot, use urine colour: dark yellow means you are meaningfully behind; pale straw means you are close.
  2. Plan on 1.25–1.5 times the loss. The extra covers what your kidneys will pass regardless. Lost a kilogram? Aim for 1.25–1.5 litres over the next few hours, not the next ten minutes.
  3. Put sodium in it. An oral rehydration solution, an electrolyte powder with hundreds of milligrams of sodium per serving, or water with salted food alongside it. Plain water plus a salty meal is a perfectly good rehydration drink.
  4. Include some carbohydrate or food unless you have a reason not to. A small amount of glucose, or simply eating, moves the fluid in faster and keeps more of it.
  5. Spread it over 2–4 hours. A glass every 20–30 minutes beats a litre in one go. This is the single change that makes the most difference for the least effort.
  6. Check the colour again. When urine is pale and you are producing it regularly, you are there.

If you are dehydrated from vomiting or diarrhoea rather than sweat, the same rules apply but the stakes are higher and the losses include potassium and bicarbonate; an oral rehydration solution from a pharmacy is the right tool, and small frequent sips are the only ones that stay down.

How long it takes

With the protocol above, blood volume and plasma concentration are largely back in the normal range within one to two hours of starting, and fluid balance is restored over two to four. The absorption itself is quick; the pacing is what stretches the timeline, and stretching it is the point.

Without sodium — water alone — you can drink for hours and remain in deficit, because you are passing it as fast as you take it in. This is the experience of "drinking loads and still feeling dry," and it is not a willpower problem.

What about IV drips?

Mobile IV hydration is sold on speed, and it is faster — fluid goes straight into the blood with no absorption step. The honest comparison is that for a healthy person with a working gut, oral rehydration done properly reaches the same place in an hour or two, at a fraction of the cost and without a cannula. Intravenous fluid earns its place when someone cannot keep fluid down, is severely depleted, or is in medical care. For a rough morning or a hard session, it is paying for a shortcut around a step that only takes ninety minutes.

Signs you should not be doing this at home

Confusion, fainting, very little urine for many hours, a racing heart at rest, or vomiting that will not let anything stay down are reasons to see a clinician rather than a shaker bottle. Rapid rehydration is for the ordinary deficit, not the dangerous one.

Is Gatorade or a sports drink the fastest way to rehydrate? Not especially. In the beverage hydration index study, a sports drink retained about the same as water. Sports drinks are formulated for fuelling during exercise, with sodium too low to change retention much afterwards. An oral rehydration solution or a higher-sodium electrolyte mix does more.

Should I drink a lot of water at once when dehydrated? No. Spread the same volume over a few hours. In a controlled trial, metered drinking retained 75% of the fluid against 55% for the same amount drunk in one hour.
