Something with protein in it, something with carbohydrate in it, and something with fluid and sodium in it. Most products do one of those three and price themselves as though they did all three.
Ours is in that last category, so here is the version of this article we would want to read: what recovery actually requires, how much of it a drink can plausibly cover, and where the famous thirty-minute window went.
Recovery has three jobs, and they are not equally urgent

Almost all the marketing energy in this category goes into the third row. Almost all the actual urgency is in the first.
The anabolic window is much wider than you were told
This is the belief the whole category was built on: get protein in within thirty to sixty minutes of finishing or the session is wasted.
It does not hold up.
The meta-analysis by Schoenfeld, Aragon and Krieger initially found a small positive effect of post-exercise protein timing on muscle growth. Then the authors added total daily protein intake to the model as a covariate — and the timing effect became non-significant for both strength and hypertrophy. What predicted results was how much protein people ate across the day, not when they ate it.
The companion paper, Nutrient timing revisited, reframes the window in the right units. For a typical 45–90 minute session, the practical guidance is that your pre- and post-training meals should not be separated by more than about three to four hours. That is a window measured in hours, and for most people eating normally it is one they never miss.
Where timing does still earn its keep: training fasted, or training with a genuinely long gap on both sides of the session. In those cases you are in a real protein deficit and closing it sooner is sensible. That is a narrow case, not a universal rule, and it is not what "anabolic window" was ever used to sell.
What protein actually requires
The ISSN position stand on nutrient timing puts the per-serving dose at 20–40g of quality protein, or 0.25–0.40g per kilogram of body weight, every three to four hours. For an 80kg adult that is roughly 20–32g a sitting.
The position stand describes total daily intake, evenly distributed, as a primary area of emphasis. Read that as: the number of grams and the spread across the day are what you are managing. A single post-workout serving is one of four or five, not a magic one.
Our drink contains no protein at all. If protein is what you are shopping for, this is not the product, and you should go and buy whey, casein, soy, a pint of milk, or dinner.
What refuelling actually requires
Same position stand, and the number is bracing. When you genuinely need to restore glycogen fast — a second session or a second match within about four hours — the recommendation is 1.2g of carbohydrate per kilogram per hour. For an 80kg athlete that is roughly 96g of carbohydrate an hour.
Outside that scenario, the position stand says the importance of timed carbohydrate is "notably decreased." One session a day and twenty-four hours to recover means glycogen refills perfectly well as long as your daily carbohydrate matches your training load.
Our drink contains 5g of carbohydrate. Against a 96g-per-hour rapid refuelling target, that is a rounding error, and against a day's carbohydrate need it is invisible. It is there because sodium is retained better when carbohydrate arrives with it — a transport function, not a fuelling one.
We would rather write that sentence than let you infer something else from the word "recovery" on a label.
What rehydration actually requires — the part we do
Here the evidence lines up with what is in the sachet, so this is the section where we get to argue for ourselves.
Volume first. You cannot simply drink back what you lost, because some of it goes straight out again as urine before you return to balance. The rehydration research puts the requirement at roughly 150% of the body mass you lost — about 1.5 litres of fluid for every kilogram of sweat — and the pace you drink it at matters too; how to rehydrate fast covers the protocol.
Then sodium, which is what makes the volume stay. In a controlled comparison of drinks at 1, 31, 40 and 50 mmol/L sodium, urine output was inversely related to sodium content: the near-sodium-free drink was passed back out significantly faster than the higher-sodium ones. Plain water triggers the diuresis that undoes it.
The ACSM position stand on exercise and fluid replacement makes the same point about recovery, and notes sweat sodium losses can be substantial and highly variable between people.
One honest caveat, from the same study we just used to argue our case: the better fluid retention did not translate into a measurable performance difference in an exercise test four hours later. Rehydration status and next-session performance are two different claims. We are making the first one.
What about chocolate milk?
It genuinely does well in trials. A systematic review and meta-analysis found it matched or beat other recovery beverages on several outcomes.
The reason is not chocolate and it is not milk. It is that chocolate milk happens to contain protein, carbohydrate, fluid and electrolytes in roughly the proportions the recovery literature points at. Anything with the same macros should do the same job. It is also worth knowing that a substantial share of the underlying trials were funded by dairy industry bodies.
So: a real result, a mundane explanation, and a useful benchmark. If a recovery product cannot beat a pint of chocolate milk on protein and carbohydrate, it is not a recovery product in the sense you meant.
Four things sold as recovery that do not deliver it
BCAAs. The decade-old story has been substantially overturned. Branched-chain amino acids cannot build muscle protein without the other essential amino acids, which in a fasted body have to come from breaking down existing muscle — and Wolfe's review sets out why the theoretical case fails. Complete protein does the job BCAAs are sold for.
Glutamine, including ours. The pooled trials do not show a reliable recovery benefit in healthy, well-fed people. We have written that up at length, critically, about our own largest blend ingredient.
Tart cherry juice. The most defensible item on this list. Reviews find modest benefits for subjective soreness and some inflammatory markers, with less consistency on strength recovery. Small effects, real ones, oversold.
High-dose antioxidants — and this one can work against you. A trial published in The Journal of Physiology found that 1000mg of vitamin C with 235mg of vitamin E daily blunted cellular adaptation to endurance training. The oxidative stress of training is part of the signal that makes you fitter, and drowning it out has a cost.
Since we sell a product containing both vitamins, the relevant numbers: ours has 200mg of vitamin C and 2mg of vitamin E — dietary-level amounts, an order of magnitude below the doses in that study, and nowhere near the chronic megadosing the finding is about. Worth checking on anything you take daily.
The thing that beats all of it
Sleep. It affects glycogen storage, protein synthesis, immune function, reaction time and injury risk, and restricting it produces performance decrements larger than any drink can offset.
Total daily energy, total daily protein, and sensible training load come next. Peri-workout nutrition is the last few percent, and this entire category is built on the last few percent.
Frequently asked questions
What should I drink after a workout? For a normal single session: water or an electrolyte drink, and a meal with protein in it within a few hours. For a hot or long session: fluid with sodium, and more of it than you think. For two sessions in a day: carbohydrate, in serious quantities.
Is there really an anabolic window? Not a thirty-minute one. Once total daily protein is accounted for, the timing effect on strength and muscle growth disappears. Aim not to leave more than three or four hours unfed either side of training.
How much protein do I need after training? 20–40g, or 0.25–0.40g per kilogram of body weight. Your daily total and its distribution matter more than that single serving.
Do I need a recovery drink at all? Most people, most of the time, no. Food and water cover it. The case gets stronger with heat, duration, back-to-back sessions, or when you will not eat for hours.
Is an electrolyte drink a recovery drink? It is one third of one. It handles rehydration, which is the genuinely time-sensitive part. It does not refuel and it does not repair, and any product implying otherwise on 5g of carbohydrate and no protein is overselling.
What is the best recovery drink after a workout? Depends which job you are buying. Protein and carbohydrate: a shake, a pint of milk, or a meal. Fluid and sodium after a hot or long effort: an electrolyte drink with real sodium in it. Nothing does all three well in one sachet.

There is also 100mg of caffeine in there, which is a performance ingredient rather than a recovery one — relevant mainly if you train in the evening.
One job out of three, done properly. We would rather print that table than let the word "recovery" do work the formula cannot.
If your session was hot, long, or sweaty, this is a sensible thing to drink afterwards and a better one than plain water. Then go and eat.
